Wake up rested. Train with energy. Feel 30 at 50.

The protocol I built over seven years in Bali. Sleep, food, training and supplements, in the right order, with every step graded by the science. Give it 90 days.

You're not lazy. You're running on a broken baseline.

Most people try to fix low energy with more coffee, more willpower and the next supplement. The basics underneath stay broken.

minutes a day is what the protocol actually asks of you. No 5am cult, no lab tests to start.

Built for people with jobs

You don't need more hacks. You need the fundamentals done in the right order, then the extras on top.

Canggu, where it all restarted

At 23 I had a desk job, a heavy body and a head full of fog.

I grew up in Istanbul, with a Turkish dad and a Spanish mom. Two kitchens, both full of love and bread. By 23 I was in an office from nine till whenever, eating at my desk, the heaviest I'd ever been.

Four coffees to start the day, sugar to get through the afternoon, scrolling until 2 am. I wasn't sick. I just felt like a dimmed version of myself, and I couldn't remember the last time I'd woken up rested.

One night I did the math on the next ten years and didn't like the answer. I quit, took the last of my savings and bought a one-way ticket to Bali. Not to party. To fix the one thing everything else depends on: my own body and head.

  1. 2019

Arrive in Canggu with a backpack and a budget for about four months. Start with the boring stuff: a fixed wake time, morning light, walking everywhere, real food.

  2. 2019, month three

The fog lifts. For the first time in years I can think clearly for a full day. I land a remote marketing job, and I'm convinced I got it because I finally showed up to interviews as myself.

  3. 2020–2022

Go deep. Hundreds of studies, a spreadsheet with every number I could track, and one rule: nothing stays in my routine unless it shows up in how I feel and perform.

  4. 2023–2025

Friends start asking for "the doc". I coach a small group for free and learn what actually sticks for people with jobs, kids and no time.

  5. Today

30, stronger than at 20, sleeping 7.5 hours without an alarm. Everything that worked is in one protocol, in the order I wish I'd done it.

I'm not a doctor, and I won't pretend to be. I'm the person who read the research so you don't have to, tested it on himself for seven years, and graded every recommendation by the strength of the evidence behind it.

A day in the protocol

Not a checklist of 40 hacks. Seven anchors spread across your day. Move them around your life, not the other way round.

Sunrise over a Bali rice terrace from a wooden deck

Daylight before screens

10 minutes of outdoor light sets your body clock and makes tonight's sleep easier.

Grade A, strong evidence

Water, then wait on coffee

Rehydrate first. Push the first coffee back 60–90 minutes and the afternoon crash gets smaller.

Grade B, promising evidence
Outdoor cold plunge tub with ice among tropical plants

Two minutes of cold

Optional, and the protocol shows you how to start safely. A cold shower counts.

Grade C, experimental
Eggs, avocado and Greek yogurt with berries for breakfast

Protein-first breakfast

About 30 grams of protein early keeps hunger and energy steady until lunch.

Grade A, strong evidence

Walk after lunch

Ten minutes of walking after your biggest meal flattens the blood sugar spike.

Grade A, strong evidence

Strength training is the closest thing we have to a longevity drug. Plus easy cardio you can talk through.

Grade A, strong evidence

Dim, cool, dark

Lights down, room cool, phone out of the bedroom. The 14-day sleep reset starts here.

Grade A, strong evidence

Why 90 days? Because that's how long change takes to stick.

Two weeks is enough to feel better. It isn't enough to become someone who stays better. Ninety days is.

In a well-known study from University College London, it took people 66 days on average for a new habit to become automatic, and for some it took much longer. Strength, body composition and blood markers usually need 8 to 12 weeks of consistency before the change is visible. Ninety days gives you that time, plus room for a bad week or two.

And no, there's no instruction for every single day. A day-by-day script breaks the first time your kid gets sick or work explodes. Instead you get the principles, the right order and three phases. You decide what Tuesday looks like.

  1. Days 1–30

    Foundation

Sleep window, morning light, protein, daily walks. You'll feel this phase first.

  2. Days 31–60

    Build

Strength training, cardio base, stress tools. This is where your body starts to change.

  3. Days 61–90

    Upgrade

Cold, heat, the few supplements worth it and fine-tuning. The habits now run on autopilot.

What's inside the protocol

Grade A: strong evidence

Large, repeated studies. The foundation of the protocol. Do these first.

Grade B: promising evidence

Good early data, worth adding once the basics are in place.

Grade C: experimental

Interesting, unproven. Clearly marked, and never a requirement.

Why start now, not "after this busy month"

There's always another busy month. Health compounds the same way money does: small deposits, made early, add up.

Energy is the multiplier

Better sleep and steady blood sugar show up in your work, your mood and your patience with the people you love. Usually within the first two weeks.

Your 40s start in your 30s

Muscle, metabolic health and sleep quality are much easier to protect than to rebuild. The protocol is built around the habits linked to living longer and better.

It saves you years of guessing

Seven years of trial, error and reading, condensed into what to do and in what order. For less than a month of supplements you probably don't need.

From people running the protocol

4.9 out of 5 from 15 readers

I started the 90-Day Protocol because I felt like I was constantly starting over. New routines, new goals, new promises to myself — and then two weeks later, I was back where I started. This program felt completely different. Instead of trying to change everything overnight, I learned how to build consistency one day at a time. By the end of the 90 days, I had more energy, better routines, and most importantly, I finally trusted myself to follow through.
EmmaLondon
The biggest change wasn't just what I accomplished — it was how I started thinking about myself. I became more disciplined, focused, and intentional with my time. The structure gave me something practical to follow every day without feeling overwhelmed. Ninety days later, the habits that used to require so much effort now feel like part of who I am.
DanielToronto
I honestly didn't expect 90 days to make such a noticeable difference. I joined because I felt stuck and needed structure. Within the first month, I could already see changes in my mornings, productivity, and confidence. By day 90, I felt calmer, more organized, and much clearer about what I wanted from my life. It gave me momentum I had been missing for years.
SophieParis
This was exactly the reset I needed. Before starting, my days felt reactive — I was always busy but rarely felt like I was moving forward. The protocol helped me create structure around my priorities and become much more conscious of how I spend my time. I feel more focused, confident, and in control now. I would absolutely do it again.
MayaDubai
A few parts took me longer to implement than I expected, so I wouldn't call the process effortless. But that's also why I think it worked. It pushed me to actually practice the changes instead of just reading about them. I finished the 90 days with much stronger routines and a completely different approach to discipline. Definitely worth the commitment.
LiamSydney
I've bought courses before that gave me a temporary burst of motivation. This wasn't like that. The 90-Day Protocol gave me a system I could actually apply. The biggest result for me was consistency. I stopped waiting until I "felt motivated" and started doing what I said I would do. That shift alone has changed the way I approach my work, health, and personal goals.
AlexBerlin
Around day 30, I realized something had changed: I wasn't negotiating with myself every morning anymore. I knew what I needed to do and I did it. That might sound simple, but for someone who struggled with procrastination for years, it was huge. The 90 days gave me structure without making my life feel rigid. I feel more capable now than I have in a long time.
OliviaNew York
What I liked most is that the program focuses on sustainable change rather than a quick motivational high. I noticed small improvements almost immediately, but the real transformation became obvious after a couple of months. My routines are stronger, my priorities are clearer, and I'm getting significantly more done without feeling constantly stressed.
NoahAmsterdam
The person I was on day 1 and the person I felt like on day 90 were surprisingly different. I became more confident in my decisions, stopped procrastinating on things that mattered to me, and built a morning routine I had been trying to create for years. The progress wasn't dramatic every single day, but looking back after three months, the difference was undeniable.
FedericoTurin
I came into this skeptical because I've tried so many "change your life" programs before. The difference here was the 90-day structure. It gave me enough time to move beyond the initial excitement and actually make the habits stick. I feel sharper, more disciplined, and far more intentional about my decisions. My only regret is that I didn't start sooner.
MarisValencia
I would give it 4 stars because some weeks felt more challenging than others, and I had to adapt parts of the protocol to my schedule. That said, the overall result exceeded my expectations. I became much more consistent, reduced a lot of unnecessary distractions, and finally created routines I can realistically maintain. It's a program that rewards you when you actually put the work in.
ChloeSingapore
For me, the value of this protocol was clarity. I had plenty of goals before, but no real system for turning them into daily action. The program helped me simplify everything and focus on what actually moves me forward. After 90 days, I'm more productive, more disciplined, and much less distracted. It feels like I finally have a framework I can keep using.
LucasSan Paolo
This program changed my relationship with discipline. I used to think disciplined people were simply more motivated than everyone else. Now I understand how much comes down to having the right systems and repeating the right actions. I accomplished several goals I'd been postponing for months and finally feel like I'm building momentum instead of constantly restarting.
RaynDallas
I didn't need another motivational speech. I needed something that would help me actually change my behavior. That's what these 90 days did. The daily structure made progress feel manageable, and after a while I stopped forcing myself to follow the habits — they became natural. I feel more grounded, focused, and confident in myself.
AmeliaMadrid
If you're tired of consuming self-improvement content without actually changing anything, this is different. The 90-Day Protocol made me take action instead of endlessly planning. Three months later, my routines are stronger, my confidence is higher, and I feel much more intentional about the direction of my life. It wasn't about becoming a completely different person overnight — it was about finally becoming consistent with the person I wanted to be.

Questions people ask before buying

Is this medical advice?
No. The protocol is educational and built around habits like sleep, light, food and training. If you have a medical condition, take medication, or are pregnant, talk to your doctor before changing your routine. Chapter 9 lists what bloodwork to ask them about.
Do I need gadgets, supplements or a gym?
No. Every chapter has a $0 version. Supplements and wearables are optional, and the protocol tells you which few are worth it. Training comes in home and gym versions.
Why 90 days and not 30?
You'll feel better within two to three weeks. But habits take about two months on average to become automatic, and your body needs 8 to 12 weeks of consistency to visibly change. 90 days is the difference between a good month and a new baseline.
How much time does it take per day?
20 to 40 minutes, most of it built into things you already do: your morning, your meals, your evening. Training days take longer.
How do I get it after paying?
Right after checkout you're taken to a download page, and a copy of the link goes to your email. It's a PDF plus printable checklists and a tracker. Read it on your phone, tablet or laptop.
I've tried "biohacking" before and quit. Why is this different?
Most programs throw 40 habits at you on day one. This one starts with three, adds more only when those stick, and tells you what to do on the days you fall off.
Is there a plan for every single day?
No, on purpose. Daily scripts break the first time life gets busy. You get three phases, the order to add habits in, and checklists you fit into your own week. That's why people are still doing it on day 90.
Are the recipes hard or expensive?
No. 30 recipes with supermarket ingredients, most done in 15 minutes, each with a vegetarian swap and a weekly shopping list.
Does it work for women?
Yes. The fundamentals are the same, and where research shows differences, for example around training, fasting and the menstrual cycle, the protocol calls them out.
What if it's not for me?
Email us within 30 days and you get a full refund. See the refund policy.
